Prenatal yoga tips for your third trimester

The third trimester (around weeks 28 until birth) marks a major transition — from building up to preparing for birth. Your body, hormones, and emotions are shifting as your baby grows and begins to descend. Yoga at this stage can be a vital tool to help you stay grounded, ease physical discomfort, and prepare your body and mind for labour and birth.

Practising gentle, intentional movement during the third trimester helps improve circulation, reduce swelling, ease lower back pain, and calm the mind. It also promotes connection — with your breath, your changing body, and your baby.

Prenatal yoga tips for your third trimester

1. Focus on breathing and breathwork (Pranayama)

Breathing is one of the most powerful tools you have in pregnancy and birth. Focused breathwork helps reduce anxiety, improve oxygen exchange, and support labour coping. Strong breath awareness has also been linked to improved birth outcomes. Danae’s classes guide you through safe, effective pranayama practices that train your body to relax and your mind to stay steady through intensity.

2. Take a restorative approach

In the third trimester, your yoga practice becomes more about nourishment than challenge. Danae often reminds her students, “You are the yoga practice.” Move slowly, soften through transitions, and rest often. Poses such as Child’s Pose, Supported Savasana (lying on your side with props), and Butterfly Pose promote relaxation, reduce fatigue and swelling, and help you let go physically and mentally.

3. Release the hips and understand your pelvic movement

Your hips and pelvis play a central role in labour. To prepare, Danae focuses on releasing not only the hips but also the diaphragm, psoas, glutes, and thighs. By gently mobilising these areas, you create space and awareness of your pelvic anatomy — helping you understand the pathways your baby will navigate during birth. Gentle hip openers such as Baddha Konasana (Butterfly Pose) and Goddess Pose promote flexibility and prepare the body for labour.

4. Balance with support

As your baby grows, your centre of gravity constantly changes. Balance becomes more challenging, yet it’s important to maintain. Practise standing poses with the support of a wall, chair, or blocks to keep your body stable and reduce the risk of falls. This also helps train your brain to adapt to your shifting centre of gravity.

5. Avoid lying flat on your back for long periods

From mid-pregnancy onwards, lying flat on your back can compress the vena cava (the large vein that carries blood back to your heart), potentially causing dizziness or reducing blood flow to the uterus. Danae’s classes are thoughtfully designed to avoid these positions, keeping you and your baby safe and comfortable.

6. Stay mindful of joint laxity

Pregnancy hormones like relaxin loosen your ligaments in preparation for birth. This makes it essential to keep movements controlled and mindful. Overstretching is rare, but you should always listen to your body and avoid anything that feels unstable or painful. Danae’s teaching style emphasises awareness, control, and safe movement that supports long-term comfort.

7. Practise pelvic floor relaxation

Many women focus on strengthening the pelvic floor, but learning how to release these muscles is just as important for birth. Danae’s classes include guided pelvic floor relaxation to help your muscles soften and move dynamically during labour. This allows your uterus to do its job efficiently while your pelvic floor naturally yields and makes space for your baby’s descent.

8. Address common discomforts

Yoga can help relieve many common pregnancy discomforts, including back pain, swelling, and sleep difficulties. Research shows that daily yoga practice improves sleep quality and reduces pain perception. Rest when needed and seek additional support from qualified bodyworkers such as a chiropractor, physiotherapist, or acupuncturist if you can.

9. Use props generously

Blocks, bolsters, a Swiss ball, and blankets are your best friends in this stage of pregnancy. They support the body in finding comfort, allow for greater relaxation, and help you modify poses safely as your belly grows.

10. Prioritise relaxation and meditation

Yoga in the third trimester is as much about the mind as it is about the body. Guided visualisations and meditations help reduce fear, cultivate calm, and prepare you mentally for labour. Many studies show that regular prenatal yoga significantly improves emotional wellbeing and confidence as birth approaches.

Why yoga helps in your third trimester

Every woman’s journey to birth is unique, but one truth remains universal: your body knows how to birth your baby. Yoga helps you tune in to that deep inner wisdom, teaching you how to work with your body rather than against it. Through consistent practice, you’ll develop physical awareness, mental resilience, and emotional calm — the perfect combination for a positive birth experience.
