Yoga for Pregnant Women: Safe practices for every stage

Prenatal yoga is one way to help your body adapt to changes during pregnancy

From conception to birth, your body goes through remarkable changes. Yoga is one of the most beneficial and adaptable forms of movement during pregnancy — 99% of the time it’s completely safe when practiced mindfully and with the right guidance. With a few simple precautions, you can make your prenatal yoga practice 100% supportive, comfortable, and beneficial for both you and your baby.

Before starting yoga during pregnancy

1. Talk with your Healthcare Provider first

Before beginning any new exercise routine, check with your midwife, obstetrician, or healthcare provider. Some conditions, such as high-risk pregnancy, placenta previa, or a history of preterm labour, may require specific modifications or extra care. Open communication ensures your yoga practice supports your overall pregnancy health.

2. Choose a qualified prenatal yoga instructor

Not all yoga teachers are trained in pregnancy-specific anatomy and safety. Working with an experienced prenatal yoga instructor like Danae Cappelletto, creator of Yoga to Birth, ensures you receive guidance that is both nurturing and evidence-based. Danae’s extensive experience as a birth doula and prenatal yoga specialist allows her to teach safe modifications, avoid contraindicated poses, and tailor every sequence to the physical and emotional needs of pregnancy.

3. Listen to your body and move mindfully

Pregnancy yoga is about connection, not competition. The idea of “no pain, no gain” does not apply here. Discomfort is not a sign of progress. If something feels uncomfortable or causes dizziness, shortness of breath, or pain, stop and adjust. Yoga is most effective during pregnancy when it teaches you to trust your body’s signals and respond with gentleness.

4. Modify poses as pregnancy progresses

Your yoga practice will naturally evolve through each trimester. What feels comfortable in early pregnancy may need to be adapted later as your belly grows and your centre of gravity shifts. Danae’s classes show how to safely modify standing, seated, and balance poses while maintaining strength and flexibility. Research confirms that tailored modifications significantly reduce discomfort and prevent injury.

5. Avoid lying flat on your back after the midpoint of pregnancy

Lying flat on your back can compress the vena cava, a large vein that carries blood back to the heart. This may cause dizziness, shortness of breath, or reduced circulation to the uterus. Instead, use a side-lying position with a bolster or pillows for support, or keep your upper body slightly elevated.

6. Be gently with inversions, twists and deep backbends

During pregnancy, your body’s ligaments are softer due to the hormone relaxin, which can make overstretching easier. Intense backbends, deep twists, or inversions can strain the abdominal area and potentially affect foetal positioning. For this reason, these poses are not included in the Yoga to Birth platform. The focus instead is on balance, breath, and mindful movement that keeps you strong and supported.

7. Create a safe and supportive environment

Practise on a non-slip mat in a stable, clutter-free area. Use props such as blocks, bolsters, and straps to make each pose more comfortable and secure. Proper lighting, good ventilation, and a calm atmosphere will help you feel relaxed and focused during your practice.

8. Stay hydrated and avoid overheating

Pregnancy naturally raises your core temperature. Always keep water nearby, wear light breathable clothing, and practise in a cool, well-ventilated space. Overheating or dehydration can cause stress for both you and your baby, so rest often and take breaks as needed.

9. Balance effort and rest

Your energy levels can vary day to day, especially in the first and third trimesters. Honour what your body needs. Restorative poses such as Supported Child’s Pose or Side-Lying Savasana are just as valuable as more active sequences. Danae’s Evening Class on the Yoga to Birth platform is designed specifically to help you slow down, improve sleep, and restore your energy.

10. Be aware of warning signs

If you experience any unusual symptoms such as bleeding, contractions, dizziness, blurred vision, chest pain, sudden swelling, or reduced baby movement, stop immediately and contact your healthcare provider. Staying aware of your normal patterns helps you recognise changes early and keep yourself and your baby safe.

Why safe yoga practice during pregnancy is necessary

Practising yoga safely during pregnancy is about more than avoiding injury — it’s about cultivating awareness, balance, and calm. The right approach helps your body adapt to each stage of pregnancy, prepares your mind for labour, and creates space for emotional connection with your baby.
